This is one of the harder powerful, yet accessible postures. So it’s a challenge, and not for everyone. You don’t need to force, strain or “push harder” to feel strong in this pose. In fact, Dolphin is all about steady breath, grounded foundations and learning to trust your own inner strength… one mindful moment at a time.

How to Do Ardha Pincha Mayurasana Pose
Get ready to experience the joy of going upside down with Ardha Pincha Mayurasana. Follow these step-by-step instructions.
Preparation
Before diving into Dolphin Pose, give your body a little love. This isn’t a posture you want to jump into out of nowhere… your shoulders, hamstrings and core will thank you for taking a few intentional minutes to warm up.
Try a few rounds of Cat–Cow to wake up the spine, gentle shoulder rolls, a slow Sphinx Pose to open the chest and a couple of Downward Dogs to get your whole body feeling switched on. Think of this step as your arrive and connect moment… breath steady, mind focused, body ready. Of course if you’re doing a whole Yoga Flow, a great Vinyasa teacher will never pop this at the start of a class (if you want to learn more about Yoga teacher Training, head on over here)
Begin in Tabletop
Start on your hands and knees. Wrists roughly under shoulders, knees under hips, fingers spread wide.
Lower to Forearms
Gently shift your weight forward and lower your forearms to the mat. Elbows are shoulder-width apart. Forearms press evenly into the ground. You can keep palms flat or interlace your fingers (both are correct, just different variations). Make sure your upper arms are roughly perpendicular to the floor, forming a stable base.
Lift Into the Pose
Tuck your toes, press into your forearms, and lift your knees off the mat. Slowly straighten your legs (or keep a bend if your hamstrings are tight) as you send your hips up and back, similar to Downward Dog but on your forearms.
Adjust and Breathe
Keep your chest moving gently toward your thighs. Maintain length in your spine. Keep your shoulders away from your ears (no collapsing!). Gaze toward your feet or knees.

Dolphin is often used as a stepping-stone toward Forearm Stand and other inversion work. It builds the confidence and strength needed for balancing upside-down. Remember, you are still an amazing Yogi if you never ever do a full handstand or forearm stand.

The head-below-heart position can help soothe the nervous system. Combine this with slow, intentional breathing and you’ve got a mini reset for mind and mood.
